You’re vegan, you’re in menopause, and your iron stores are running thin.” She suggested either food changes or a supplement, and I asked if I could try food first. I went home and did what I always do when faced with a health puzzle: I read everything I could find from sources I trust. I learned that plant iron is real but absorbs differently than animal iron. I learned that what you eat with the iron-rich food matters as much as the iron-rich food itself. Heme vs. Non-Heme Iron, Why It Matters for Vegans
Iron in food comes in two forms. Heme iron, found in animal products, is absorbed at a rate of about 15-35%. Non-heme iron, found in plants, is absorbed at a rate of about 2-20%, depending heavily on what else you’re eating with it. This is the source of the common (and somewhat misleading) claim that vegans can’t get enough iron.
The NIH Office of Dietary Supplements fact sheet on iron recognizes this difference and recommends that vegetarians and vegans aim for about 1.8 times the standard iron RDA, so 32 mg/day for adult women under 50, and about 14 mg/day for women over 50 (the post-menopausal RDA is lower because menstruation stops). The key word is “aim.” Hitting that target with plant foods is entirely possible. It just requires intention.
The Physicians Committee for Responsible Medicine notes that the absorption rate of non-heme iron is highly modifiable. Studies have shown that pairing non-heme iron with vitamin C can increase absorption by two to four times. That’s a massive lever. It means that the same exact lentil dish, eaten with bell peppers and lemon juice, delivers two to four times the iron of the lentil dish eaten alone with rice.
This is the insight that reshaped my dinners.
The Absorption Rules I Wish I’d Known Earlier
Here are the rules I now follow.
Always pair iron-rich foods with vitamin C
Bell peppers (red, yellow, orange) are the highest-vitamin-C vegetables I cook with regularly. One medium red bell pepper has more vitamin C than an orange. Tomatoes (especially cooked into sauce), strawberries, citrus, broccoli, and brussels sprouts are also vitamin C heavy. I now include at least one in every iron-focused dinner.
Don’t drink tea or coffee with iron-rich meals
The tannins in tea and the polyphenols in coffee can reduce non-heme iron absorption by 50% or more. This wasn’t an issue for me, I don’t drink either, but if you do, the rule is simple: separate them from your main iron-containing meal by at least an hour, ideally two.
Be careful with calcium at iron-heavy meals
Calcium can inhibit iron absorption when consumed in large amounts at the same meal. This doesn’t mean avoid calcium, you need both, but if I’m eating a lentil-heavy dinner, I save my calcium-rich foods (fortified plant milk, kale, tahini in larger amounts) for breakfast and lunch.
Soak and sprout when you can
Phytic acid, naturally present in beans and grains, can reduce iron absorption. Soaking dried beans and grains overnight, sprouting them, or simply choosing fermented versions (sourdough bread vs. regular bread, sprouted lentils when available) reduces phytate content significantly. My Weekly Dinner Rotation
Here’s the rotation I now make most weeks. Each meal includes at least one significant iron source plus a vitamin C pairing.
Monday: Lentil-Walnut Bolognese over Whole Wheat Pasta
French green lentils simmered with cooked-down tomato sauce, garlic, onion, walnuts (toasted and crumbled), oregano, and basil, served over whole wheat pasta with a side of roasted broccoli. The lentils are the iron base. The tomato sauce and broccoli are the vitamin C. One serving delivers about 7-8 mg of iron with absorption boosted significantly by the vitamin C pairing.
Tuesday: Tofu and Bok Choy Stir-Fry over Sprouted Quinoa
Extra-firm tofu, baby bok choy, red bell pepper, snow peas, and a ginger-tamari-maple sauce served over quinoa. The tofu and quinoa are both iron sources. The bell pepper and bok choy bring vitamin C. I use sprouted quinoa when I can find it.
Wednesday: White Bean Tuscan Stew with Crusty Sourdough
Cannellini beans simmered with kale, tomatoes, garlic, rosemary, and a little white miso for depth. Served with a thick slice of sourdough bread to dip. The beans and kale are iron sources. The tomatoes and kale together provide the vitamin C.
Thursday: Tempeh Tacos with Pico de Gallo and Avocado
Crumbled tempeh seasoned with cumin, smoked paprika, oregano, and chili powder, served in corn tortillas with pico de gallo, shredded cabbage, lime, cilantro, and avocado. Tempeh is a strong iron source. The pico de gallo (raw tomato, lime, onion, cilantro) is loaded with vitamin C.
Friday: Sweet Potato and Black Bean Chili
A long-simmered chili with black beans, kidney beans, sweet potato cubes, tomatoes, peppers, onion, garlic, cumin, chili powder, and a small square of dark chocolate at the end for depth. The beans bring serious iron. The tomatoes and peppers handle the vitamin C side. Cooked in a cast iron Dutch oven for extra iron contribution.
Saturday: Roasted Vegetable and Chickpea Plate with Tahini-Lemon Sauce
Roasted brussels sprouts, sweet potato, red onion, and chickpeas tossed in olive oil with garlic and za’atar, served over arugula with a tahini-lemon sauce drizzled on top. Chickpeas and arugula provide iron. The brussels sprouts and lemon provide vitamin C. The tahini provides additional iron (sesame seeds are an underrated source).
Sunday: Pumpkin Seed Pesto Pasta with Spinach and Sun-Dried Tomatoes
Whole wheat pasta tossed with a homemade pumpkin seed pesto (raw pumpkin seeds, basil, lemon, garlic, nutritional yeast, olive oil), wilted spinach, and sliced sun-dried tomatoes. Pumpkin seeds and spinach are excellent iron sources. The lemon and tomatoes lift the absorption.
The Cast Iron Pan Trick
One of the more interesting findings in my research was the genuine, measurable contribution of cast iron cookware to dietary iron intake. When acidic foods (tomato sauce, lemon-based marinades, chili) are cooked in a cast iron pan, a small but real amount of iron leaches into the food. Studies summarized in PubMed have found that cooking acidic foods in cast iron can significantly increase the iron content of the meal, in some cases by several milligrams.
I bought a 10-inch cast iron skillet and a 5-quart cast iron Dutch oven and now use them for almost all my tomato-based cooking. Pasta sauce, chili, stews, anything simmered with acid for a while. So I moved it to a separate time of day, afternoon, never within two hours of dinner. This was harder than I thought it would be, but it was the single biggest behavior change I made.
I stopped taking my calcium-fortified plant milk at dinner
If I want oat milk or almond milk with dinner, I now choose the unfortified version, or I have it at breakfast instead. Calcium and iron compete for absorption, and you can’t have it both ways at the same meal.
I stopped over-relying on spinach as my hero iron food
Spinach has iron, yes, but it also has high oxalate content that reduces absorption. The Mayo Clinic’s overview notes that lentils, beans, and tofu are generally more reliable plant iron sources than leafy greens. Spinach is still in my rotation, but it’s a supporting player, not the lead.
I started reading labels for added iron
Some plant-based foods (certain breakfast cereals, some fortified non-dairy milks) are iron-enriched, sometimes substantially. Knowing what I was actually getting from each item helped me build a more accurate mental model of my total intake.
What Actually Moved the Number
Six months after I started this rotation, my ferritin had risen from the low end of the reference range into the comfortable middle. My doctor was pleased. So was I, because the changes had not been miserable. They had actually been pleasant.
Beyond the number on the lab report, here’s what I noticed in my body. My afternoon energy was steadier. I had fewer of those “what’s wrong with me, I’m so tired” moments around 3:00 PM. None of these changes happened overnight. They accumulated over months. Move your tea, coffee, or cacao to a different time of day. Recheck in six months. The numbers will move. They moved for me, and they’re moving for plenty of vegan women who have done this thoughtfully. You are not at a disadvantage. You just need a plan.
